What the checker is doing
The checker reads your file in the browser and compares it with the slot you pick. For headers it draws the 60-pixel top and bottom bands X may crop, and the bottom-left area the round profile photo covers on desktop.
A worked example
A 4K photo uploaded as a header is resized and then re-encoded, which is where most blur comes from. Export it at exactly 1500 x 500 instead; keep logos and text near the centre, clear of the bottom-left 250 x 250 area.
Which shape takes the most timeline space
A 4:5 portrait takes the most timeline height without risking a crop; 16:9 landscape is the default for screenshots and photos.
